The ring muscle-up takes you from a hang below the rings to a support position above them in one fluid pull and dip. It combines a powerful pull-up with a transition and a deep dip, so it trains the lats, upper back, chest and triceps in a single skill that sits at the top of calisthenics and CrossFit progressions.

📋 How To Perform Muscle-Up (Ring)
1
Hang from the rings, grip firm.
2
Pull explosively while transitioning your hands over the top of the rings.
3
Press up out of the dip position to full arm extension.
4
Lower back down under control through the same path.
5
Master strict pull-ups and ring dips before attempting muscle-ups.
💡 Benefits of Muscle-Up (Ring)
Builds explosive pulling and pressing strength together and develops the shoulder stability that rings demand. Landing a clean muscle-up is also a clear marker that your pulling, pressing and body control are all at a high level.
📈 Sets, Reps & Programming
Work on the skill in sets of 1 to 3 reps for 5 to 8 rounds, resting fully between attempts. Most people need strict pull-ups, ring dips and a false grip first, and the transition is usually trained separately using low rings and a band before trying it high.
⚠️ Common Mistakes to Avoid
Using a regular grip so the wrists cannot turn over the rings
Pulling the rings too far in front instead of close to the body
Chicken-winging an arm because of poor transition control
Skipping the strength base and relying only on a big kip
✅ Pro Tips
Hold the false grip so the rings sit low in the palm and the wrists can roll over
Pull the rings to the lower chest, then lean forward over them to press out
Finish with a full lockout at the top before lowering with control
🛡️ Safety Notes
Rings put heavy stress on the shoulders, elbows and wrists, and a bad transition can strain the shoulder. Build the base with pull-ups and ring dips, use a spotter or band while learning, and stop if you feel sharp pain at the front of the shoulder.
